View Full Version : Preparing for the Arnold Classic

The Calvinator
12-03-2002, 02:32 PM
I am planning on going to the Arnold Classic in Columbus, OH, on Feb. 28th - March 1st. There are going to be some big mofo's at the Arnold Classic, so instead of being small, I can maybe be not so small in comparison.

The Routine

Split:
Sun- Off
Mon- Chest, Calves
Tues- Back, Forearms, Abs
Wed- Quads, Hamstrings
Thurs- Deltoids, Traps, Calves
Fri- Biceps, Triceps, Forearms
Sat- Cardio, Abs (If I am feeling frisky that day)

Reps and Sets

Warmup: 4sets x 6reps (Lightweight to moderately heavy)

Chest:
Flat Bench: 3sets x 10-12reps
Incline DB's: 3sets x 10-12reps
Hammer Strenght Wide Chest Machine: 3sets x 10-12reps
Machine Flye: 3sets x 10-12reps
Flat Bench Negative: 1set x 1rep (pending how the slightly torn tendon is feeling that day)
*I am going to switch off Flat Bench and Incline DB's every week.
**Even though I am racing a few members to 405 on Flat Bench, my reps will stay higher because of a re-occuring injury.

Back:
T-Bar: 3sets x 10,8,6reps
Hammer Strenght Pulldown Machine: 3sets x10,8,6reps
Cable Rows: 3sets x 10,8,6reps
Wide Grip Underhand Pull Ups to Chest: As many as I can get

Quads and Hamstrings:
Leg Press: 4sets x 20-25reps
Aductor: 3sets x 20reps
Abductor: 3sets x 20reps
Lying Leg Curl: 3sets x 12-15reps
*I have a torn miniscus, so I want to take it easy and not over-stress anything.

Deltoids:
DB Shoulder Press: 4sets x 12,10,8,6reps
Rear Delt Machine Flye: 3sets x 12,10,8reps
Side Raises: 3sets x 8-10reps
Front Raises: 1set x 8-10reps
*I only like to do one set of Front Raises because I feel they get a little bit of a shock on Chest day.

Biceps:
Standing Barbell Curl: 3sets x 12,10,8reps
On Arm Spider Curl: 3sets x 12,10,8reps
Rope Hammer Curl: 3sets x 12,10,8reps

Triceps:
Close Grip Bench: 3sets x 12,10,8reps
Weighted Dips: 3sets x 12,10,8reps
One Arm Reverse Pressdown: 3sets x 12,10,8reps

Calves:
Day 1: High-Volume
Exercise A: Calf Superset*
A1) Seated Calf Raises
3 x 10-5-5 (one set of 10 reps, followed by two of 5 reps) at a 101 tempo (1 second to lower the weight, no pause, and 1 second to raise the weight)
A2) Donkey Calf Raises
3 x 30-50 at a 101 tempo
*After finishing a set of the A1 exercise, proceed immediately to exercise A2. Then rest two minutes before repeating the super set.
Exercise B: Standing Calf Raises
B1) Standing Calf Raises
10 x 10-30 at a 111 tempo, ten seconds**
**In other words, you'll be doing one, long, extended set, resting ten seconds between each mini-set and lowering the weight in between.
Day 2: Low-Volume
Exercise A: Triple Drop Standing Calf Raises
A1) Triple Drop Standing Calf Raises
3 x 10-10-10 (in other words, three drop sets) at a 121 tempo,*** resting 90 seconds between sets.
***The pause is taken in the bottom stretch position, and be sure to take the full two seconds.

Traps:
DB Shrugs: 4sets x 12-15reps
*I do an additional 3sets of lightweight warmup.

Forearms:
Behind the Back BB Wrist Curl: 3sets x 12-15reps
Reverse DB Wrist Curl: 3sets x 12-15reps
*I don't do any warmup scheme since they are already pumped from previous exercises.

Diet:
I plan on consuming about 3000 calories a day. 1000 will come from roughly 250 grams of protein, and the other 2000 will be a makeup of carbs and fats. Even though I am trying to put on some mass, I am trying to avoid any foods that contain a lot of sugars. I will probably end up eating about 6 meals a day and try to avoid any type of snacking if at all possible.

Supplements:
Protein Shakes: 2 a day
Glutamine: 15grams a day
Multivitamin: 1 a day

Man Cal, your ass is huge. 5"11 228, **** that is just what I would want to be...well the height isn't going to change but the weight would be nice.

The back strength you posses is "sick!" I wish I was pulling that type of Sh!t. Well done.

I am going to frequent your journal and probably steal some of your workout kind like the WG Underhand Pullups....that sh!t sounds like it hits the lats pretty damn good.

I'll be watching out for ya.

The Calvinator

Thanks for the reply G'd up! Yes the wide grip underhand pull ups are brutal, especially when you have a spotter giving you that extra "umph" to get one more rep in. I move my hands as wide out as possible, but obvioulsy not too much to make the lift uncomfortable. I plan on doing these weighted soon, but I guess we will all see what happens.

I'll be trying them tomorrow. Thanks for the new nickname...that sh!t is tight. Like I said I am here to learn...so keep showing me somethin'!!

Big C! Glad to see you've started another journal. 405 by feb 28th huh. Do the damb thang! I kinda agree with Mike though on the 5 days in a row being hard on your body though. Do you plan on keeping this routine for the next 3 months straight? Might wanna rotate some extra R&R in there, maybe after 6-8 weeks, then kick it back up. Just a thought.

The Calvinator

I do what I can G'd up!! Don't bring your girl round me!! Ask my n*gga pharrell!! True lifta fo real!!

Big Clipse, I am going lighter for a while on chest because of my stretched tendon in my right pec, but then i will kick into high gear at the middle of january. I normally take wed's off because of my F'd up knee, and i never do cardio on weekends, so technically i only lift 4 days out of a week. I got this shizzle under control. Thanks for stopping by!

My knee didt hurt too bad, but it was cracking like a mofo!
Legs:
Life Fitness Leg Press: 135 x 15 - 215 x 20 - 295 x 20 - 355 x 20 - 295 x 13
Couldnt do leg curl, hurt my knee...
Abductor: 15 x 15 - 150/100 x 12/10 (Dropset)
Adductor: 150 x 15 - 190/140 x 12/10 (Dropset)
100 crunches

Ever considered doing any heavier, low rep ab work? Maybe I missed it...

Ever considered doing any heavier, low rep ab work? Maybe I missed it...
Why yes!!! Yes I have Belial.... let me fill you in...
I used to put a 90lb. DB on my chest and do about 20 crunches and then drop it and do 20 oblique crunches each side. Then i started doing weighted machine crunches. I fell in love with this one ab-machine at the place i used to workout at and it worked really well, until they got rid of it, plus at school here, all the gyms suck!!!!!!! its Indiana though.... So I am thinking about buying a ab-bench for my apartment, made by Quantum. its a leg curl/crunch in one that you can add plates too. its sweet and shocks the crap out of my abs. so until i find a retailer.....
And i do love weighted ab exercises.

The Calvinator
12-04-2002, 05:09 PM
and what was the "lol" for Belial??

Alex.V
12-04-2002, 05:34 PM
It was cuz you got some nice pressing strength, mang.

I hear you on not having much ab equipment... hanging leg raises off a chin up bar is pretty much all I'm doin at this point. That machine sounds nice, though.

Thats because you switched up the routine. Its like a new program, but eventually you will plateau. I tried the wheel for a while, the first week i was sore, but then after that and a few sets of 30, i got bored..... but that is my body, i like weights only for abs.

The Calvinator
12-05-2002, 12:08 PM
Training sucked today because the slight tear/overstretch of the tendon in my pec still kind of ached and slightly affected my DB shoulder press today, so I only got in one set. I need a new body......

Delts:
DB Shoulder Press: 12 x 75
Superset Raises: (Side/Front) 25/25 x 12/12 - 25/25 x 12/12 - 30/30 x 9/8
Rear Delt Machine Flye: 135 x 12 - 150 x 10 - 172.5 x 8

I hate my life.... But!!!! I can do arms tomorrow:evillaugh

Heres a tip for those of you who read my journal...
"In a recent study on the eccentric motion (the negative) you utilize more muscles doing a negative for 2 seconds than 10 seconds."
I am glad the longest I do a negative for is 3-4 seconds. Just some food for thought.

12-06-2002, 03:06 AM
Oh yeah, i forgot to add a set on my shoulder routine...
Decided to try a set for fun, I never do BB shoulder press
Seated Behind the Neck Military Press: 135 x 15
**These were easy as hell!!! They felt lighter than doing 135 on Flat BB Bnech!!! I stopped at 15 because i was getting bored...

Felt really good today even though i didnt go to sleep last night. But i am sure i am going to crash any second.....
ARMS:
Barbell Curl: 95 x 12 - 105 x 10 - 115 x 8
Spider DB Curl: 40 x 12 - 45 x 10 - 50 x 7+1
Rope Hammer Curl: 75 x 12 - 80 x 8 - 80 x 8
Straight Bar Pressdowns: 80 x 12 - 90 x 10 - 115 x 8
One Arm Rope Pressdown: 25 x 12 - 35 x 10 - 40 x 6
Reverse One Arm Pressdown: 25 x 12 - 30 x 10 - 35 x 8
I am going up in everything next week. But it sucks that I have to plug a 45lb. plate into the stack to make straight bar pressdowns some what challenging.

The stack only goes up to 90, and for warmup i did V-Bar Pressdowns and plugged in a 45lb. plate for 3sets x 15reps. but te straight bar kind hurts my wrists, so i did a really slow tempo. thanks for reading Vido.

Thanks Big-Ron, i learned info actually from Charles Poliquin. He is a world famous trainer to olympic athletes. I would advise you to get his book. i skimmed through his book, my bro has it, and it is really good. There is also an EAS Personal Trainer booklet my Charles Applewhite, i am pretty sure that is his name, i first learned the eccentric and concentric from him, but it doesnt go as in depth as Poliquin;s books.
My name is actually Joshua, Calvinator has to do with my genetically gifted calves. Hence, Calvinator. most people dont know exactly that my name has to do with the calf muscle, but i guess i should have thought about that at first, ah well. thanks for reading Big-Ron.

not going to sleep tonight because i have a very important final at 8 in the morning. so my diet consists of mountain dew and frozen pizzas. the last one of the 4 finals i had this week, that is why my training was super weak, no sleep and studying all day makes for a bad training day.... write that down. P.S. to myself, i am getting loopy from lack of sleep.

I'll definitely be trying your calf workout. I need to do something different for them. Thanks for the recommendation!

Thanks for looking at my journal Home-skillet... hope you are up to the challenge of my calf routine...
instead of studying tonight, i decided to go get drunk tonight, or at least a buzz.... so a co-wokrer at the bar i work decided to start a little ****, so i threw him into a juke-box. yes the glass shattered, but its cool.... the boss who was working there tonight made up a story for us to stick too. so its ok... must go study while buzzing... mmmm..mmmmmm... good!!!

The lack-of-sleep-buzz is the best. It really brings out the best in people. Got take your exam then you can sleep.

At least you didn't go to the exam drunk. Me and group of guys did that with one of our exams. It didn't really matter at the end so we got drunk and took it. Most of it was open ended so those of us that could remember some of the answers we put down got a good laugh out of it.

Hope your finals went well fella, ps the shoulder workout was sweet as:thumbup: some excellent strength on show, you shall grow nicely.

Im a bit skeptical of your finals prep though you should have spread your revision out over the weeks/months and then you would have gone in confident instead of cramming:D

dont worry we've all been there.

Thanks B-R, the finals did go pretty well. better than i thought, hopefully i can boost my GPA a lil bit. I do study throughout the semester, but the last month i had all of these projects due and work, so i didnt have time to read all of the chapters... but i dont kerrrrrr....
Arms went well today even though i didnt go to sleep last night because of an important final this morning... I felt like i ran out of gas quickly though, but it wasnt a surprise there....

Adam, my shoudlers arent sore at all, it is really really hard for my shoulders tog et sore, and when they feel sore, it feels more like joint pain than anything else... i thought i would just BB presses instead of DB.... but i prefer DB because i feel i get a better ROM.

Glad to hear that they went alright, that will be a load off your mind:)

Good arm workout too, the 115x8 was especially good, super strength keep it up.

I here you on your shoulders, its the same with me, i do however feel it in my traps, which could be considered part of the shoulder region.

The Calvinator
12-14-2002, 03:42 AM
my traps get sore as well, but not so much the delts ever. if i was doing the old routine, i would have gotten at least 145 for 6 first, but after a set of 12 and 10, the 115 feels kind of heavy nearing the 8th rep. but next week i should be able to get 135 for 8 just because i didnt go to sleep last night and it is hard wokring out with negative sleep

BB Shoulder Press, Behind the head (For the first time in 2 years): 135 x 8 - 155 x 8 - 175 x 8 - 185 x 8 - 195 x 4
.

Crazy Numbers. I just have one question.

Are you setting yourself to get injured by doing those "BEHIND THE HEAD"? I have never done them, but i see everyone at my gym doing them all the time. And is rare for me to anyone doing the reg. BB Military Press.
you see...

Back on my old gym "East Coast", a friend of mine, who had been lifting for 10+ years, got injured doing the exact same exercise. He was trying to qualify to become an IFBB pro, and had to get surgery.

I am interested on your opinion.

Kartwheel.... I dont have any pics of me up anywhere, but that is why i plan on buying a digital camera over my winter break. But i might wait a while because i messed up pec and havent lifted chest in a while, or i just may take a pic of my back only, no front, no one wants to see a crappy chest. thanks for reading

Beastin... I am not setting myself up for injury because i was just trying it for fun because it had been so long since i had done BB Shoulder Presses. That is why i started out so light because if i felt a strain, i would stop. DB's are the way to go on this exercise. If i were to start doing a BB Shoulder Press, I would do it on the Smith Machine and lower the bar in front of my head and lower the bar to about my mouth or nose... I am not sure where exactly because i havent done those in a long time, but i am pretty sure that is where i felt most comfortable lowering the bar down to. That does suck about your friend that had to get surgery, i hope he recovers. Thanks for looking at my journal

Rumor has it ElPietro is the gay interior redecorator of choice around here. hahaah... i will have to ask him what i need, although i could type everything in a nice color combo, but then it would get out of hand and time consuming.
But, I have been thinking of making a template, since i am home now for winter break, so i could just fill in the blanks.we will see.

I like doing behind the neck presses better than I do to the front. I've never had any problems with ROM or pain. If I'm going to do them to the front I'd just assume do jerk presses. That way its a good compound movement and you can do quite a bit more weight.

Ain't nothing wrong with ya journal. Some color would spice it but its more for your reference. Put in some bold or italcize (sp?) it. Its all good. When you done with exams?

HY, i finished exams last week, so now i am at home dealing with dial up, woo hoo!!! so i wont be on here as often to annoy you, haha... I think that if the behind the neck presses dont strain you, then do them. but if they start to, switch it up. i think it is more of a genetic make up of bone structure and flexibility.

I have to agree with the both of yas'. I loved working out before work because I was energized through out the day and I felt like I was eating with purpose.

When working with a regular schedule and sh!t changes it throws off your mood, and mind set. Cal, once you get in the groove of being home it'll all come back but when having to return to the normal schedule Whoa ....Nelly...its gonna be a biaotch again.
