Personally a banana and a carb/creatine drink + milk/whey shake directly afterwards, shortly followed(bout 1 hour later) a large snack :)

I’m not sure if it really is such a great idea to only allow oneself “natural” food. But, to each his own I guess, so here goes:
For protein, you can have tuna. Have the kind packed in water, not in oil.
For carbs, I would probably have some white wheat bread; the more refined the better. Or some white rice, again more refined is better (for post work-out, that is).
Some people have grape juice, which is pretty high in dextrose = good, still has a lot of fructose = not so good, it still has a pretty low GI which is not so good after w/o.
EDIT: I read your post as meaning you want something natural/unprocessed (i.e. not whey + dextrose) right after w/o. This is what you meant, wasn't it?

1.5 cups cranberry/grape juice, 3+cups of nonfat milk, and then 6 egg whites 20 min after.

postworkout shake immediately after workout. 1 hour later,1 cup oatmeal (300kcal) and 6 eggwhites (100kcal) (or 3oz mackerel).
