    Saturday

    Got through my warm ups of squats but my back was really aching and it all just felt flat. My evening workouts always suck anyway. I shut it down and went for a run.

    3000 meters



    Yesterday

    5k Run on a whim. Started out as another 3k, then 4k and went ahead and finished it out. Took about 30 minutes I think. That's the farthest I've run in a year. Felt good though and I didn't walk any.


    Today

    Squat

    75, 95, 115 x 5

    135 x 3
    155 x 3
    185 x 3
    205 x 3
    215 x 3
    225 x 3
    235 x 3

    Got a little sharp pain on the 235 set. It's kinda tight right now but it felt the same way yesterday when I was cooking breakfast. I was in the car a lot on Sunday so that's probably why.

    Bench

    135 x 5
    145 x 5
    155 x 5
    160 x 5
    165 x 5

    Bench felt great. I'm really focusing on form and my reps are much more stable. My last rep of 165 made me red in the face but my arms never wobbled. That's a first..lol

    25 Burpees. Was supposed to be 50 but since I had just trashed the two primary muscles involved I tanked pretty quick.

    Reps were solid for the most part. I didn't bounce the bar off my legs much. Strength is almost back I think.

    An improvement over last week so I'm not disappointed.

    2000m Run

    Work early so no workout today. Got a really busy/fun week coming up. My brother gets in from Korea today. No one's seen him a d his wife in 3 years do we're all excited. Mom doesn't even know so it should be an emotional homecoming to say the least..lol

    Thanks fellas. Everything went well. My mom was almost speechless when she saw my brother and sister in-law. It's been a fun week. We've had the homecoming, a 3 day trip to the mountains, a family reunion yesterday and a big family photo session today. It's been great to have everyone together this much. It's a shame they'll be going back to Korea in a couple weeks.

    I have been exercising though, even on my trip.

    Tuesday was squats and bench with my brother. Worked up to a set of 205 squat and 170 on bench. My back was pretty tight and we were going out of town the next day so I didn't push it.

    Thursday morning my brother and I went for a jog from our mountain rental house to the end of the gated community. It was a mile each way, and at the midpoint was a semi-private scenic overlook that allowed us the view below. The 800ft high, world famous New River Gorge bridge, where insane people get one day a year to BASE jump or bungee off it. It was pretty cool to have that all to ourselves. My brother promptly pissed off the rock wall of the overlook to mark it as his own..lol

    Most of Friday was spent at a lake.

    Saturday I ran 2 miles before the reunion..

    Today I ran 2km before heading down the road again. Tomorrow is back to the weights. I think in another 2-3 weeks my strength will be back where it was when I left off. I'm surprised it's coming back so quickly with the low volume I've been going with but if it works I'm happy. My form on everything has also improved a lot I think, so it's been worth the effort. Once the strength is back I'll start a real program.

    That's a great view. I'm interested to see where your workouts take you, are you still going to do "crossfit" work or just figuring out what you want to do at this point?

    Thanks for the read Fellas. I didn't mean to sound elitist about our awesome location..lol. It's cheap to rent something nice when there's 13 people. We had a great time.

    Killswitch..I plan on getting back to the met-cons soon but I've been fighting some anxiety recently and steady state cardio is the best thing I've found so far to release that energy buildup. Also just tryi g to get back to where I left off before we remodeled the room my gym is in. It was meager strength but it was picking up steam.

    No workout yesterday. I did go for a 45min hike yesterday with the family. I've never done that but it was a good challenge so I'd like to do it again.

    Today..

    Squat

    95 x 4
    125 x 4
    145 x 5
    175 x 5
    195 x 5
    210 x 3 (accidentally had an extra 5 on one side..lol)
    225 x 3

    Didn't feel very strong today but I've had about 20 hours of driving time in the past week so it wasn't a surprise. The reps felt good though and no pain afterward. That's a win..lol

    Bench

    135 x 5
    145 x 5
    155 x 5
    160 x 4

    Felt about the same.

    Superset the bench with my fancy new GHD.

    GHD glute / back raise x 10 x 2
    Hamstring focus x 10 x 2

    I don't know what to call those two movements. Felt great though. I'm excited to have the GHD.

    I just saw the amount of free swag the CrossFit athletes got at the games. May be motivation enough to get outfitted for life.

    They really pour it on those guys..lol. The judges fare pretty well too--even at regionals.

    Thanks for the read fellas. It's getting scarce around here these days so it's nice to have some readers..lol

    It's great having the GHD. It's even good for warming up the abs and low back and waking up the glutes. Gotta use every trick you can after age 30..lol

    Kids started school yesterday so I had to leave early and skipped the workout. This morning I unexpectedly got a request from my 5 year old to take her to school because she wanted to sleep a bit longer. I figure the first day of kindergarten was just too much to handle..LOL. She must be serious because it's a 20 minute drive and she passed up in mommy's leather captain's chair and DVD player and went with my Tacoma's rock hard utility seat and the best entertainment I could provide is Disney Radio on XM..and of course my conversation. We had a good time though. Anyway, that shortened my workout so I wrapped up the cleans and finished with a met-con.

    Full Clean

    115, 125, 135, 145, 155 x 3 reps

    10min AMRAP

    5 Power Clean @ 115
    10 KB Swing @ 50
    15 Ball Slam @ 20

    Got 4 rounds plus up to 7 slams of the 5th round. I probably would have finished round 5 but my 5 year old came downstairs to let me know I "aint vewy stwong". I love her anyway..lol

    Not as bad as I expected but 6 months ago I'd have gotten at least 8. Still, I'm not unhappy with that. The power cleans weren't as fast after all the full cleans.

    Gotta work early tomorrow but gonna try to get in the pressing I missed today along with some GHD and a 2 mile run.

    It pissed down the rain all night and morning so I just did my pressing and GHD.

    Seated Press

    80 x 5
    90 x 5
    100 x 5
    105 x 5
    110 x 5

    Alternated pressing with 3 x 10 of GHD. Pressing felt good. It's still on the move. Had to work at 8 so that's all I could fit in.

    The GHD work has my back geeling tight so I went for a 3000m recovery/run. It's a bit warm and humid but I wanted to get it in before dinner. It didn't feel great after being on my feet all day but it was passable. Tomorrow, I squat.

    Nice work on all the cleans Pat. I had to look up "full clean", now I know full clean = squat clean. I think the worst part of ball slams is the wobbly goblet squat thruster thing you have to do to get it back up overhead . Last time I did ball slams my training partner picked the 40 lb. ball. Bastard.

    Out of curiosity do you primarily do seated press, or do you also do standing overhead?

    I love cleans man..I personally think it helps me more than anything. It's great power display and just looks badass in-general..lol. i had it up to 215 at the end of last year but it fell off after the basement renovation. I'm gonna start doing them more. i'll probably alternate them week to week with power cleans. And as far as I know, squat clean is the term in crossfit (to be clear for less experienced members) but it's actually clean and power clean. I like to say full instead of squat, just to be clear in my journal..LOL

    I seated press because my basement only has 6.5ft ceilings.

    I'm actually gonna order a 40lb slam ball soon. I used one at the box but got a 20 for home so my wife can use it. To get it to the top I treat it like a real clean so I shrug the shit out of it and catch it high. I'm 100% sure that when I started doing them my barbell clean form improved dramatically. I think the slam ball is better for med ball cleans too over the squishy wall ball style balls. Try it sometime.

    Form was good but my back has been really stiff since my last GHD work.

    Bench Press

    Eh..not great. Didn't feel strong but the form and speed were spot on. I think I was up to 185 x 5 a few months ago so I'm getting closer.


    Outdoors next...

    Every Minute on the Minute for 10 minutes

    Sprint 50m

    Pretty tough after #6. Felt good though. Averaged about 15-17 seconds. It was on a slight incline too. I'm not the fastest guy around but it wasnt too bad I guess.

    Gratuitous gym pic with new GHD. Still have the floor to get tiled. You wouldnt believe how long it took to redo those walls..there is SO much trim in that room. After the floor is finished I build my new gym upstairs.

    Oooh nice bumper plates. I have the same ceiling height problem in my basement. But then again I haven't used my power rack in months. Keep at it with bench, I definitely understand your frustration there. Do you foam roll at all? Might help that tight back.

    Thanks. Those are hi temps. A little thick but really nice. Seated pressing isnt quite the same but my upstairs future gym has ceilings high enough though.

    I've foam rolled off and on. I've been using a lacrosse ball more though. I've had a desk job for almost 15 years and although I spend most of my day standing at the desk the past 3 years, everything still tightens up. It gets old, but I shall persevere..lol

    My hamstrings are pretty freakin sore from those sprints Monday. Didn't see that coming. Despite it, I hit 195 three times. They weren't touch and go though and I missed my second attempt. That's only 20lbs less than my all time 1RM. Feelin strong..lol
