    Flat DB press
    90 x 5
    100 x 5
    110 x 8

    DB extentions

    3 sets of 8 @ 40's

    Chest supported DB rows

    3 sets of 12 @ 80's

    Close grip curls/ facepulls superset
    3 sets of 15 of each

    bench is still feeling good, did my heavier/st set first this week so I was fresh.. will bump the weight up to 300 next week and do some sets then finally to 315 week after before backing down to 5's and building back up again (plan for now anyway!)

    I'm gonna take your previous advice and try a 5-3-1 routine... might have to have another chat if I see you on FB about how to go about it though!
    Age: 41 - Height: 5'10" - Weight: 192lb (NOT LEAN! (but maybe finally getting a little bit leaner?))

    Squat: 180kg (396lb) x 2
    Front Squat: 100kg (220lb) 5 x 5
    Zercher Squat: 140kg (308lbs) x 1
    Bench Press: 110kg (242lb) x 1
    Deadlift: 220kg (484lb) x 1
    SLDL: 170kg (374lb) x 1

    Seems like a good plan. I still see 315 as a big weight for the bench press so it's cool to see you working up there so easily.

    thanks JC, i wont stay in that intensity zone for a while as it would surely beat me up very fast but i feel ready to up the weights a bit at the moment and im excited to see if i can do multiple reps and sets with 315! Been a long time coming

    Lower assistance/volume day

    Box squat- Parralel box
    135 x 2
    225 x 2
    ---
    255 x 2 x 10

    Wide Stance Good Mornings

    135 x 8
    175 x 8
    175 x 8

    1.5 rep deadlifts (need to find a horrible name for these)

    135 x 10
    200 x 10

    V sit ups
    3 sets of 10 reps - 15 seconds rest

    all squat reps moved fast and easy again, feeling stronger with the GM's which is a good sign, if i can get upto 225 for reps/sets in coming weeks (maintaining good form) i know that will have a profound carryover to my SQ/DL's as i used to crumble under 185ish

    3 sets of 5, just the bar tonight, quad was acting up where it rested on the pad!

    Lots of PR's tonight, most ive squatted free weight to box or no box ever without reverse bands... felt good on my back, just transferring it to a real squat... deadlifts felt awful upto 405 and how i ended up pulling 500 is beyond me...6 guys tonight, awesome atmosphere, 2 new faces too! the great thing about this sport!

    Bench assistance/volume

    Bench

    all the sets from first 300 were PR's

    felt drained today obviously from last night, CNS would have took a real beating and i woke up feeling nauseus and shitty. hard day at work in the freezing cold and not eating enough doesnt help the joints or strength levels! not one for excuses though, adapt and overcome, which im pleased i did to come away with some PR's - (still think on a better day i had triples in me, especially if i felt good enough to just start with 315 and wasnt having ridiculous erector cramps from the deads!)

    left it at that, no point beating myself up even more

    A 'Bastard' is basically a burpee (with a pushup at the bottom when you're in the front plank position) followed by a star-jump where you shout "1 BASTARD!" "2 BASTARDS!" etc at the top... doesn't sound much but try doing 20 of them as quick as you can!
